Rest 2 to 3 minutes between sets of big compound lifts like squats, bench press and rows, and 60 to 90 seconds between sets of smaller isolation exercises like curls and lateral raises. For heavy strength work in the 1–5 rep range, rest 3 to 5 minutes.
Longer rest is not laziness: in a study of trained men, resting 3 minutes between sets led to more muscle growth and strength than resting 1 minute, with the same exercises (Schoenfeld et al., 2016). Here is a simple guide you can use today.
How long should you rest between sets for muscle growth?
For muscle growth (hypertrophy), rest about 2–3 minutes on multi-joint exercises and 60–90 seconds on single-joint exercises. Shorter rest makes the next set weaker, so you do fewer reps with the same weight — and total quality work is what builds muscle.
Rest times by goal and exercise
| Type of set | Examples | Rest |
|---|---|---|
| Heavy strength (1–5 reps) | Squat, deadlift, bench press | 3–5 min |
| Compound, muscle-building (6–12 reps) | Row, overhead press, leg press | 2–3 min |
| Isolation (10–15+ reps) | Curl, lateral raise, leg extension | 60–90 s |
| Supersets | Two exercises back to back | 60–90 s after the pair |
| Warm-up sets | Light ramp-up sets | As needed, often 30–60 s |
The American College of Sports Medicine gives similar guidance: at least 2–3 minutes for heavy core lifts and 1–2 minutes for lighter assistance work (ACSM, 2009).
Is 1 minute of rest enough?
For isolation exercises, often yes. For heavy squats, deadlifts or presses, one minute usually is not enough to repeat the same performance, so you lose reps. If you are short on time, use supersets of non-competing muscles (for example rows with overhead press) instead of cutting rest on your main lifts.
How to rest between sets the right way
- Start a timer the moment you rack the weight — guessing usually means resting too little.
- Stay active: walk, breathe, set up the next set, but avoid your phone rabbit hole.
- Start the next set when the timer ends, not when you feel 100% fresh.
- Log the set straight away so you know what to beat next time.
A rest timer that starts on its own
In GymMaple, ticking a set starts the rest timer automatically: 2:00 for compound lifts and 1:30 for isolation work by default. Adjust it with −15 / +15 seconds and the app remembers your choice for that exercise; it vibrates when it is time to lift. It pairs well with a plan like our 4-day upper lower split and enough protein to build muscle.

Frequently asked questions
How long should I rest between sets for hypertrophy?
About 2–3 minutes on compound exercises and 60–90 seconds on isolation exercises.
How long should I rest between sets for strength?
Three to five minutes between heavy sets of 1–5 reps on big lifts like squats, deadlifts and bench press.
Does shorter rest burn more fat?
Shorter rest makes a workout feel harder, but fat loss depends mainly on your overall calorie balance. Keep rest long enough to lift well, and manage calories with your diet.
Should I rest longer on legs?
Often yes. Heavy squats and deadlifts are very demanding, so 3 minutes or more between sets is common and reasonable.
